# Develop improvement plan

Part of the Tenderfoot guide: [Introduction & Overview](https://scouting.university/scouts-bsa/ranks/tenderfoot/guide/index.md)

*6. Fitness*

> **6b.** Develop and describe a plan for improvement in each of the activities listed in Tenderfoot requirement 6a. Keep track of your activity for at least 30 days.

A baseline number from Requirement 6a is only a starting point. Requirement 6b is where you translate your baseline into an actionable, daily physical fitness plan and prove your commitment by tracking your activity for at least **30 consecutive days**.

## Designing Your Plan: The F.I.T.T. Principle

Athletes and fitness trainers design effective conditioning programs using the **F.I.T.T. Principle**:

- **Frequency**: How often you exercise (e.g., 3 to 5 days per week).
- **Intensity**: How hard you work during exercise (e.g., moderate effort where your heart rate elevates and breathing quickens, but you can still speak in short sentences).
- **Time (Duration)**: How long each session lasts (e.g., 20 to 45 minutes per workout).
- **Type**: The specific variety of exercise chosen to target each fitness component.

## Specific Action Plans for the Four Fitness Areas

Your 30-day plan must include specific training activities for each of the four test areas:

### Push-Ups (Upper Body Strength & Endurance)
- **Routine**: Complete 3 sets of push-ups, 3 to 4 days per week (e.g., Monday, Wednesday, Friday), with 1 to 2 minutes of rest between sets.
- **Progression**: Start with manageable sets (e.g., 3 sets of 5 to 10 push-ups). If full push-ups are difficult, begin with knee push-ups or hands-elevated incline push-ups against a bench or wall. Add 1 to 2 repetitions to each set every week.
- **Complementary Exercises**: Bench dips, bear crawls, and plank holds.

### Sit-Ups or Curl-Ups (Core Abdominal Strength)
- **Routine**: Complete 3 sets of sit-ups or curl-ups, 3 to 4 days per week.
- **Progression**: Focus on controlled, steady form rather than jerking upward. Start with sets of 10 to 15 reps, gradually increasing repetitions over the 30 days.
- **Complementary Exercises**: Front planks (holding for 20–45 seconds), side planks, bird-dogs, and bridge holds.

### Back-Saver Sit-and-Reach (Flexibility)
- **Routine**: Perform a dedicated stretching session for **5 to 10 minutes every single day**, especially immediately following workouts when your muscles are already warm.
- **Key Stretches**:
  - *Hamstring & Lower Back*: Seated one-leg reach and straddle stretch.
  - *Calf & Achilles Tendon*: Leaning wall stretch with heels flat on the floor.
  - *Quadriceps/Thigh*: Standing single-leg ankle pull to glutes.
  - *Shoulder & Upper Body*: Cross-body arm pull.
- **Technique**: Hold each stretch smoothly for **20 to 30 seconds**. **Never bounce**, which causes micro-tears in muscle fibers and triggers protective muscle tightening.

### One-Mile Walk/Run (Cardiorespiratory Aerobic Endurance)
- **Routine**: Aerobic training 3 to 4 days per week.
- **Progression**: If running a full mile without stopping is challenging, use a **run/walk interval method**: alternate running for 1 to 2 minutes with walking briskly for 1 minute for a total of 20–30 minutes. Gradually lengthen the running intervals and shorten the walking breaks until you can jog or run the full mile continuously.
- **Cross-Training**: Bicycling, swimming laps, playing active sports (soccer, basketball), or hiking with a daypack.

## Supporting Your Fitness: Nutrition, Hydration, and Sleep

Physical exercise breaks down muscle tissue; proper nutrition, hydration, and rest rebuild it stronger.

- **Balanced Nutrition**: Fuel your body with nutrient-dense foods across all major food groups: lean proteins (chicken, fish, beans, eggs) for muscle repair; complex carbohydrates (brown rice, whole-grain bread, oats) for sustained energy; healthy fats (nuts, seeds, olive oil); and fresh fruits and vegetables for vital micronutrients and fiber.
- **Consistent Hydration**: Drink water steadily throughout the day. Dehydration reduces muscle endurance, causes cramping, and impairs concentration.
- **9 to 10 Hours of Sleep**: Growing adolescents require **9 to 10 hours of quality sleep each night**. Essential human growth hormones are released during deep sleep cycles to repair muscle tissue, strengthen bones, and refresh mental alertness. Turn off electronic screens (phones, tablets, TV) at least 1 hour before bed to prevent blue light from suppressing natural melatonin production.

## Keeping Your 30-Day Activity Log

Keep a written or digital journal that records every active day. A complete log entry includes:
1. **Date and Day of the Week**
2. **Activity Performed** (e.g., "3 sets of 12 push-ups, 3 sets of 15 sit-ups, 20-min neighborhood jog, 10-min post-run stretching")
3. **Duration / Sets / Reps**
4. **Personal Notes / How You Felt** (e.g., "Legs felt fresh today; increased running interval to 3 minutes").

> **Tip**
>
> Consistency is more important than extreme intensity. A sensible routine practiced 4 to 5 days every week for 30 days will build lasting habits and guarantee measurable improvements on your retest.
